Creatine How to Take: Dosage & Tips

Creatine monohydrate is the most studied sports supplement in history and one of the simplest to use. The basic protocol is straightforward: dissolve a small scoop of powder in liquid and drink it once per day. The nuances involve whether to load, what to mix it with, and how to ensure full dissolution.

Preparation

Powder form. Creatine monohydrate is a white, crystalline powder that is only moderately soluble in room-temperature water (about 14 g per liter at 20°C). A standard 5 g dose will dissolve in a normal glass of water (250-300 mL) with stirring, but you may notice slight grittiness at the bottom. This is normal and not a sign of poor quality.

Dissolving tips. Creatine dissolves significantly better in warm or hot water. If grittiness bothers you, mix your dose in warm water first, let it dissolve fully (1-2 minutes of stirring), then add cold water or ice if desired. Micronized creatine monohydrate has finer particles that dissolve more readily in cold water.

In beverages. Creatine works in water, juice, protein shakes, smoothies, and pre-workout drinks. It has virtually no taste in water - at most a faint chalky quality. Fruit juice is popular because the sugar content may enhance creatine uptake (discussed below under Stacking).

Do not pre-mix and store. Creatine in solution slowly converts to creatinine (an inactive breakdown product) over hours. Mix your dose and drink it within 10-15 minutes for full potency. This conversion accelerates in acidic liquids and at higher temperatures (Jäger et al., 2011).

Dosing: Loading vs. Maintenance

There are two standard approaches:

Loading protocol (faster saturation):

  • 20 g per day divided into 4 doses of 5 g, taken throughout the day
  • Continue for 5-7 days
  • Then switch to maintenance (3-5 g/day)
  • Muscles reach full creatine saturation in about one week

No-loading protocol (simpler):

  • 3-5 g per day from day one
  • Muscles reach full saturation in approximately 3-4 weeks
  • Same endpoint, just takes longer to get there

Both approaches produce identical creatine saturation levels after one month (Hultman et al., 1996). Loading is unnecessary for most people. The only reason to load is if you want faster results - for example, if a competition is 2-3 weeks away.

Body weight adjustment. The standard 3-5 g/day recommendation works for most adults. Individuals over 100 kg (220 lbs) with high muscle mass may benefit from 5-7 g/day for maintenance. A more precise calculation is 0.03 g per kg of body weight per day.

Timing

Post-workout may have a slight edge. One study found that taking creatine immediately after resistance training produced marginally better gains in lean mass and strength compared to pre-workout (Antonio & Ciccone, 2013). However, the difference was small, and the study was underpowered. The International Society of Sports Nutrition considers timing a secondary concern (Kreider et al., 2017).

On rest days. Take your dose at any time. The goal is to maintain muscle saturation levels, not to time an acute effect. Creatine is not a stimulant and does not produce an immediate performance boost - it works by keeping your phosphocreatine stores full.

With food or without. Both work. Taking creatine with a carbohydrate-containing meal or drink may enhance uptake via insulin-mediated transport, but the practical difference is minor if you are consistently dosing daily.

Stacking: What Pairs Well

Carbohydrates (30-50 g). Insulin drives creatine into muscle cells via sodium-dependent creatine transporters. Consuming creatine with grape juice, a banana, or a meal containing carbohydrates may increase muscle creatine accumulation by 25-60% compared to creatine alone (Green et al., 1996). This is most relevant during the loading phase.

Protein (whey or other). Post-workout creatine combined with a protein shake is a practical approach that covers both creatine timing and protein timing in a single step. No adverse interaction.

Beta-alanine (3-6 g/day). Commonly stacked for endurance and high-rep performance. Beta-alanine buffers intracellular pH through carnosine accumulation, creatine regenerates ATP. Different mechanisms with complementary benefits.

Caffeine. Earlier research suggested caffeine might blunt creatine’s ergogenic effect, but more recent evidence indicates no meaningful interference at moderate caffeine doses (3-6 mg/kg). Most athletes use both without issue (Trexler & Smith-Ryan, 2015).

What to Avoid

Excessive doses. Taking more than 5 g/day during maintenance provides no additional benefit - muscles have a saturation ceiling. Excess creatine is excreted by the kidneys. Chronically high doses (>10 g/day beyond loading) are wasteful and may cause GI discomfort.

Alcohol in excess. Heavy alcohol consumption impairs muscle recovery and hydration, both of which counteract creatine’s benefits. Moderate alcohol intake does not directly interact with creatine pharmacology.

Dehydration. Creatine draws water into muscle cells (intracellular hydration). While this does not cause dehydration per se, ensuring adequate daily water intake (2-3 liters) supports the osmotic mechanism and reduces the risk of cramping sometimes reported anecdotally.

Skipping days frequently. Creatine works through cumulative saturation, not acute dosing. Missing occasional days is fine, but inconsistent use (taking it only on workout days, for example) will result in suboptimal muscle creatine levels.

Storage and Shelf Life

Creatine monohydrate powder is exceptionally stable when kept dry. It does not require refrigeration. Store in a sealed container in a cool, dry location away from moisture. Shelf life is 2-3 years from manufacture under proper storage conditions.

The powder is hygroscopic - it absorbs ambient moisture. In humid environments, clumping can occur. This does not indicate spoilage, but a desiccant packet helps. If the powder develops an unusual smell or color change, discard it.

Capsules vs. Powder

Powder is strongly preferred for creatine because the effective dose (3-5 g) requires 4-6 large capsules per serving. This makes capsules inconvenient and significantly more expensive per gram. A kilogram of creatine monohydrate powder costs $15-25 and lasts 6-10 months at maintenance dosing. The same quantity in capsule form costs 3-5 times more.

Capsules are acceptable if convenience is critical (for example, while traveling). Otherwise, powder mixed into your post-workout shake or a glass of water is the standard approach used in virtually all clinical research.
